What is heart rate variability (HRV)?

Heart rate variability (HRV) is the fluctuation in the time intervals between consecutive heartbeats, measured in milliseconds. Even when your pulse is steady — say, 60 beats per minute — the intervals between individual beats are not identical: one may last 950 ms, another 1050 ms. This natural variability is a healthy phenomenon, indicating that the autonomic nervous system is flexibly adapting to changing environmental conditions.

HRV reflects the balance between the sympathetic (activity, stress) and parasympathetic (rest, recovery) nervous systems. Higher HRV generally indicates a better ability of the body to adapt, while lower HRV may suggest a greater burden of stress or fatigue.

Smartwatches and fitness bands typically measure HRV using photoplethysmography (a light-based sensor). The clinical gold standard is ECG-based measurement. Device accuracy varies, so it is meaningful to compare HRV data only within the same device.

Reference ranges

HRV has no universal reference ranges — this is one of the most important things to know. Unlike most blood tests, where clear thresholds exist, HRV is a highly individual metric. Your normal depends on your age, sex, fitness level, genetics, and even the time of day.

General tendencies: younger people typically have higher HRV than older individuals. Physically active people tend to have higher HRV. HRV may differ between women and men. However, specific numbers vary widely — one person's typical HRV may be 25 ms, another's 80 ms, and both can be perfectly healthy.

Additionally, different devices and apps use different algorithms (RMSSD, SDNN, etc.), so numbers across devices are not directly comparable. Always compare only with your own baseline, using the same device.

Why might HRV be high?

A relatively higher HRV (compared to your personal baseline) usually indicates a positive state:

  • Good recovery after physical exertion — the body has recovered effectively.
  • Quality sleep — HRV naturally rises during deep sleep phases.
  • Low stress levels — the parasympathetic nervous system is dominant.
  • Good physical fitness — regular training tends to increase baseline HRV over time.

However, a very sudden HRV spike can also reflect unusual autonomic nervous system activity, especially if accompanied by other symptoms.

Why might HRV be low?

A relatively lower HRV (compared to your baseline) may indicate:

  • Insufficient recovery — training was too intense and rest was inadequate.
  • Poor sleep quality or insufficient sleep duration.
  • Psychological or emotional stress — the sympathetic nervous system is active.
  • Oncoming illness — HRV often drops before cold or infection symptoms appear.
  • Alcohol consumption — even a small amount of alcohol in the evening can significantly lower nighttime HRV.
  • Dehydration or heat strain.
  • Chronic fatigue or overtraining syndrome in athletes.

Consistently low HRV over the long term is associated with increased cardiovascular disease risk at the population level, but this is a statistical relationship, not an individual assessment.

What to do next?

HRV data is most meaningful as a daily recovery indicator. If you see that your HRV has dropped below your usual baseline for several days — that is a signal to review your routine: are you sleeping enough, is stress under control, is training intensity appropriate.

Practical steps: maintain a regular sleep schedule, limit alcohol and caffeine, practice stress management techniques (breathing exercises, meditation), plan recovery days in your training schedule. A long-term rise in HRV is a good sign, indicating that your lifestyle changes are working.

Monitoring over time

The value of HRV lies precisely in long-term trends, not in a single day's number. Morning HRV can vary by 10–20% even between two similar days — this is normal. Therefore, look at the 7-day rolling average and the long-term curve.

First, establish your personal baseline: track HRV daily for at least 2–3 weeks before drawing any conclusions. Only with a stable baseline can you meaningfully assess deviations.

If you switch devices — the baseline needs to be re-established, because numbers across devices are not comparable.
